If you’ve browsed a supplement aisle or a training forum, you’ve probably run into L-Glutamiini. It’s sold as a recovery powder, a gut-health supplement, and a general support for a tired body. But what does the research actually say? And why do different sources recommend anywhere from 3 to 30 grams a day without ever explaining why the range is so wide?
Let’s go through it properly: what is L-Glutamiini, where the evidence is solid, where it’s shaky, and what dose is actually justified for different uses.
What Is L-Glutamiini?
L-Glutamiini is an amino acid, one of the building blocks of protein. It’s the most abundant free amino acid in the body, found mainly in muscle tissue and blood plasma. Contrary to what a lot of people assume, L-Glutamiini isn’t essential in the sense that you need to get it from food: the body manufactures its own supply, primarily in the muscles.
That’s why L-Glutamiini is often called “conditionally essential.” Under normal circumstances, the body handles production just fine on its own. But in certain situations, such as serious illness, surgery, burns, or extremely intense physical exertion, the body’s demand for glutamine can outpace what it can produce. This is why glutamine shows up both in hospital settings and as a training supplement, though the doses and reasoning behind each are very different.
You get L-Glutamiini from food primarily through protein-rich sources: meat, fish, eggs, dairy, and certain plant foods like beans and nuts. Most people are already getting a meaningful amount of L-Glutamiini from their diet without giving it any thought.
L-Glutamiini vs. Glutamate: A Common Mix-Up
One of the most frequent points of confusion comes down to how similar the names sound: glutamine, glutamic acid, and glutamate sound alike but are not the same thing, and they play very different roles in the body.
Chemically, glutamine is the amide form of glutamic acid (glutamate): the carboxyl group on the side chain is replaced with an amide group, which makes the molecule more neutral. Glutamate, on the other hand, is the nervous system’s main excitatory neurotransmitter, involved in learning and memory. It’s also the compound behind the flavor-enhancing additive monosodium glutamate (MSG). In the body, the two are constantly converting back and forth via the enzymes glutamine synthetase and glutaminase, which is part of why they’re so often mentioned together.
In practical terms, this means the L-glutamine you buy off a supplement shelf is not the same thing as glutamate or MSG, and it doesn’t have a similar effect on the nervous system. A glutamine supplement also won’t trigger the kind of MSG sensitivity some people report.
What Is L-Glutamiini Actually Used For?
Glutamine has two clearly distinct contexts of use, and conflating them is one of the most common mistakes in writing about this topic.
1. Medical Use
Glutamine has several officially approved medical applications. The FDA has approved a prescription form of glutamine for sickle cell disease in children and adults, dosed by body weight. It’s also used as supportive therapy in cancer patients, particularly for managing mucositis (inflammation of the mucous membranes) caused by chemotherapy, and in the treatment of short bowel syndrome, where it can help with nutrient absorption.
In critically ill patients, though, the picture is more complicated than a lot of supplement sites let on. Research from the early 2000s suggested that intravenous glutamine, given as part of parenteral nutrition, might reduce mortality and infectious complications in certain patient populations. But the large REDOXS trial, published in 2013, significantly changed clinical practice: it found no mortality benefit from glutamine, and in patients with multi-organ failure, the glutamine group actually had higher 28-day mortality than the placebo group. This is an important detail that often gets left out: glutamine’s medical benefit shows up in very specific situations, not automatically across every critically ill patient.
2. Athletic and Wellness Use
This is the context where most people actually encounter glutamine: as a supplement marketed for recovery, gut health, and immune support.
Recovery and muscle breakdown. Intense physical exertion depletes the body’s glutamine stores. When there isn’t enough available, the body may start breaking down muscle tissue to get it. That’s the logic behind marketing glutamine as a recovery supplement: the idea is that supplementing spares muscle from breaking down after training. The evidence for this is mixed, though, and nowhere near as clear-cut as it is for something like creatine.
It’s also worth noting that many people using glutamine for recovery are already getting a fair amount from protein sources and other supplements. BCAA and EAA products, for example, typically contain around 1.4 to 1.5 grams of glutamine per serving, which is worth factoring in if you’re stacking multiple supplements. Total intake across everything you’re taking is what matters, not the dose in any single product.
Performance and muscle fatigue. Some research suggests glutamine may help reduce perceived muscle fatigue and support performance during prolonged exertion, but the evidence here is noticeably weaker than for gut permeability. The likely mechanism has more to do with supporting the immune system and gut during a heavy training block than with directly boosting strength or endurance.
Gut health and permeability. This is probably the best-studied use case in healthy individuals. Glutamine regulates the tight junction proteins in the intestinal lining, which is what keeps the gut wall impermeable to harmful substances. In a study of ten active men who ran in heat (86°F/30°C) at 70% of VO2max, all three tested glutamine doses (0.25, 0.5, and 0.9 g per kilogram of body weight) reduced intestinal permeability compared to placebo. Similar results have shown up in a study of endurance-trained adults as well.
In a randomized controlled trial in patients with Crohn’s disease, glutamine supplementation significantly improved intestinal permeability as measured by the lactulose/mannitol test, though similar improvements were also seen in the control group, which makes the interpretation a bit more complicated than it looks at first glance.
Immune support. Glutamine acts as a fuel source for rapidly dividing cells, including white blood cells, which explains its role in supporting the immune system. This is part of why it’s also used in medical contexts where the immune system is under strain.
How Much L-Glutamiini Should You Actually Take?
This is where a lot of supplement content gets muddled, because recommended doses vary dramatically depending on what you’re using it for. Let’s break it down three ways.
The General Safe Upper Limit for Long-Term Use
Research reviews put glutamine’s “observed safety limit” for long-term supplemental use at around 14 grams per day, on top of whatever you’re already getting from food. Higher doses have been tested and tolerated well, but there isn’t enough evidence on lifelong use at those higher amounts to call them completely risk-free.
Doses Used in Athletic and Gut-Health Research
Studies on intestinal permeability have used noticeably higher doses than the general 14-gram safety limit would suggest: typically 0.3 to 0.5 grams per kilogram of body weight per day, which for a 155-pound (70 kg) person works out to roughly 21 to 35 grams daily, often split into 2-3 doses. Larger single doses used in clinical research (0.75 g/kg) have been linked to elevated plasma ammonia levels above the safety threshold, so it’s worth avoiding big individual doses.
Practical Dosing for the Average User
Most healthy, moderately active people using glutamine as a general recovery or wellness supplement do fine on doses well below what clinical trials use. In practice:
- Start small, around 3-5 grams per day, and see how your body responds.
- A typical maintenance dose is 5-10 grams per day, often split between morning and afternoon.
- Timing doesn’t matter much. Many people take glutamine right after training with a recovery shake, but it works just as well on an empty stomach in the morning or before bed.
- Powder is the most practical form, since an effective dose is fairly large compared to what capsules can deliver. Pure powder is nearly tasteless and dissolves easily in water or a recovery drink.
A study in older adults (69 ± 8.8 years) found that a 0.5 g/kg/day dose didn’t cause adverse effects on plasma ammonia levels, but was associated with a mild rise in serum urea and creatinine. That wasn’t considered clinically significant, but it’s a reason anyone with kidney issues should talk to a doctor before using larger doses.
Possible Side Effects
At recommended doses, glutamine is generally well tolerated in healthy people. Side effects mostly show up at high doses and tend to be mild:
- Digestive issues: diarrhea, nausea, stomach cramps
- Bloating
- Headache (possibly related to nervous system activation)
- Heartburn in some users
More serious concerns have been studied specifically in certain risk groups. Because glutamine is metabolized through the kidneys and liver, it isn’t recommended without medical guidance for people with liver disease or kidney impairment. It’s also not recommended for pregnant women without medical guidance, since human research on use during pregnancy is quite limited, even though animal studies haven’t found harm at typical doses.
One thing that often raises concern: since cancer cells use glutamine as an energy source, there’s a legitimate question of whether supplemental glutamine could theoretically “feed” a tumor. Clinical evidence hasn’t supported that worry, though. In a study of breast cancer patients, for instance, tumor shrinkage didn’t differ between those taking glutamine and those on placebo, and several studies have actually found glutamine helpful in easing side effects of cancer treatment, like nerve damage. That doesn’t mean a cancer patient should start glutamine on their own, though. That call always belongs to the treating physician.
Who Should Consider Taking L-Glutamiini?
Glutamine isn’t an essential supplement for everyone, and deficiency isn’t common in someone healthy who eats a varied diet. That said, it’s worth considering in these situations:
- Serious athletes, whose glutamine stores can become depleted from intense training
- People with gut issues, such as irritable bowel syndrome, where the strongest evidence is specifically in diarrhea-predominant IBS (IBS-D)
- People in a calorie deficit, since glutamine may help preserve muscle mass while dieting
- Anyone recovering from a major stressor, like illness, surgery, or a period of intense stress, under medical guidance
If you already eat a varied, protein-sufficient diet and don’t fall into any of the groups above, a glutamine supplement probably won’t add much on top of your existing diet.
Natural Food Sources of L-Glutamiini
Since the body makes its own glutamine and also gets it from food, plenty of people don’t need a separate supplement at all. These foods are rich sources:
